Flexibility vs mobility

Flexibility is how far a muscle lets a joint move, often helped by gravity, a strap or your hands. Mobility is how much of that range you can control on your own. This guide focuses on the first: slowly gaining range in your hamstrings, hips, shoulders and spine so that touching your toes or sitting cross-legged gets easier over time.

Static or dynamic stretching?

Dynamic stretches are done on the move, without holding the position: leg swings, arm circles, cat-cow. Use them to warm up before a workout or first thing in the morning. Static stretches hold one position and are the main tool for getting more flexible. Do them after training or in a dedicated session, once your body is warm.

How long to hold and how often

For beginners, holding each static stretch for about 20 to 45 seconds, two or three times, is a sensible start. Breathe slowly and let the stretch deepen a little on each exhale. Frequency beats intensity: three to five short sessions of 10 to 20 minutes a week tend to work better than one long, intense session.

A 6-week beginner plan

Pick a routine below that covers these areas, or follow this progression:

  • Weeks 1 and 2: hamstrings and hips. Seated forward fold with soft knees, figure-four stretch and a low lunge for the front of the hip.
  • Weeks 3 and 4: add shoulders and upper back. Doorway chest stretch, thread the needle and child's pose.
  • Weeks 5 and 6: add the spine and longer holds. Cat-cow, sphinx pose and gentle seated twists.

Every two weeks, retest one simple position, such as how far your hands reach in a forward fold, and write it down.

Realistic expectations

Flexibility changes slowly. Stretches often feel easier within a few weeks, but clear gains in range usually take months of regular practice. Progress is not linear, varies between body areas and between people, and fades gradually if you stop. Aim for more ease in everyday positions, not a split by a deadline.

Pain vs discomfort

A good stretch feels like a clear but tolerable pull in the muscle that eases as you breathe. Sharp, stabbing or burning pain, tingling or numbness, or pain inside the joint are signals to back off. Never bounce or force a position. If you have a recent injury, hypermobility, a joint replacement or ongoing pain, check with a physiotherapist or doctor before you start.

Can I get more flexible after 40?

In general, yes: gentle, regular stretching can help at any age. Progress may be slower, so start easy and be patient.

Should I stretch every day?

You can if the sessions are gentle. Take a day off when an area feels sore or irritated.
